Muscle Recovery

A guide to recovery after exercise: what supplement trials measure, which findings are promising, and when symptoms need medical attention.

Does feeling less sore mean you have recovered?

Recovery studies do not measure just one thing. They may test muscle force, ask about soreness, or measure blood markers associated with muscle damage. These outcomes can disagree: the tart cherry review found improvements in some strength measures without a consistent reduction in soreness. 1

What does muscle repair require?

Protein supplies amino acids needed to maintain and repair muscle. Enough food, carbohydrate, fluid, and protein remain the nutritional foundation; a supplement cannot substitute for that foundation. Foods such as eggs, dairy, fish, beans, and nuts contribute protein. 2

When is this more than ordinary post-workout discomfort?

Muscle pain that is much worse than expected, dark tea-colored or cola-colored urine, or unusual weakness can signal rhabdomyolysis, a serious muscle injury. CDC advises immediate medical attention when these symptoms occur. Symptoms alone cannot confirm it; blood testing is needed. 3

Which supplements have been studied?

This page focuses on protein, creatine, tart cherry, and branched-chain amino acids.

ProteinSupported

Adequate protein supports the recovery response. That does not mean a shake is compulsory: protein is available in ordinary foods, and studies of narrowly timed intake do not consistently show better muscle repair. 2

CreatineMixed

A 2021 review of nine studies found lower creatine kinase, a blood marker of muscle damage, but no overall reduction in another marker, LDH. Heterogeneous results and moderate risk of bias limit confidence; a lower marker alone does not establish readiness for another hard session. 4

Tart cherryMixed

A 2026 review of 19 trials in trained athletes found better recovery of maximal voluntary force, with substantial differences between studies. Soreness did not consistently improve. These findings concern recovery after muscle-damaging exercise, not a general increase in strength. 1

BCAAsToo little evidence

Leucine, isoleucine, and valine are already present in protein foods. NIH describes inconsistent evidence that isolated BCAA supplements improve recovery or offer an advantage beyond adequate high-quality protein. 2

Does higher protein need mean needing a powder?

The German Nutrition Society says sports protein needs can usually be met through food. It gives 1.2–2.0 g/kg/day for people training more than five hours a week, adjusted to the training situation rather than treated as a fixed target. 5

What are the trade-offs?

Creatine commonly increases body weight through water retention; gastrointestinal discomfort has also been reported. Safety evidence is strongest in healthy adults. For protein, no tolerable upper intake level has been set, but NIH notes limited information about adverse effects of very high intakes. An absent upper limit is not proof that unlimited intake is safe. 2

Questions people ask

Do I need a shake immediately after training?

Not necessarily. NIH describes mixed evidence for a narrow timing window; sufficient protein across the diet supports recovery. 2

Do BCAAs replace a complete protein source?

No. They supply only three essential amino acids; muscle protein synthesis requires all the essential amino acids. 2

Does creatine prevent muscle soreness?

The cited review mainly supports changes in a blood marker. It does not justify a promise of pain-free recovery. 4

Is tart cherry a reliable soreness remedy?

The 2026 review did not find a consistent pooled reduction in soreness, despite benefits in some force-recovery tests. 1

When should I seek urgent help?

Pain much worse than expected, dark urine, or marked weakness after exertion warrants immediate medical assessment for possible rhabdomyolysis. 3
